The Coast Guard Physical Fitness Test (PFT), part of the larger Physical Readiness Program (PRP), consists of push-ups and a timed forearm plank—testing muscular endurance—and your choice of one cardio event: a 1.5-mile run, 12-minute swim, or 2,000-meter (2K) row. Standards and specific testing guidance can be found in the PFT guide referenced in ALCOAST 082/26.
Muscular endurance
Muscular endurance is the ability of your muscles to move or contract for long periods of time—or to contract as many times as possible in a set period of time. The PFT’s push-up and plank components measure muscular endurance (and core stability) because they require you to do a maximum number of repetitions in a set period of time (push-ups), and maintain a prolonged muscular contraction (plank hold).
Muscular endurance is often the foundation of muscular fitness, and training it first gives you a chance to build proper form before adding heavier loads. To train muscular endurance, the National Strength and Conditioning Association recommends lifting 67% or less of your one-rep max for at least 12 reps per set, for 2–3 sets, with less than 30 seconds rest between sets. The short rest periods are intentional—limiting recovery time stresses your muscles' energy systems and trains them to keep working even when they're fatigued.
When training to improve muscular endurance, it might help to focus on one muscle group at a time rather than doing supersets. Start with a core-strengthening program, then build chest and arm endurance for push-ups on top of that base. Supersets are time-efficient, but they can allow too much rest for each individual muscle group to drive a true muscular endurance adaptation.
Muscular strength
Muscular strength is the ability of a muscle to exert maximal or near-maximal force. The PFT doesn't directly test muscular strength, but incorporating strength training into your preparation can improve your performance on the muscular endurance events.
When muscular strength increases, each push-up requires less of your maximum effort, so you can do more reps before fatiguing.For example, athletes who resistance train with heavy loads can see meaningful improvements in push-up performance and running economy without adding extra endurance work.
True muscular strength training focuses on compound movements with heavy loads, around 80–90% of your one-rep max, for 3–5 reps per set, 3–4 sets, with 2–3 minutes of rest between sets. The longer rest periods are intentional—strength training requires more recovery between sets so your muscles can produce near-maximal force each time. If you don't know your one-rep max, use a weight that makes the last 1–2 reps genuinely hard but still achievable with good form.
Cardiorespiratory endurance
Improving cardiorespiratory endurance (CRE)—the ability of the heart, lungs, and blood vessels to supply oxygen to muscles during sustained physical activity—is the key to performing well on the cardio events. For the run and row, your goal is to finish within your time standard. For the swim, your goal is to cover at least the required minimum distance in 12 minutes.
You can improve CRE through aerobic exercise training.You don't have to train using the same activity you plan to test on. In fact, cross training—doing other types of activities such as tennis, hiking, and biking— is a great way to improve your CRE. Swimming cross-trains well for the run, and biking or rowing are smart choices if you have joint pain. Your chosen cardio event doesn't need to be the center of your training, but it's still a good idea to practice it occasionally so you're comfortable on test day. Aim for two to three sessions per week.
However, if you plan to take the 12-minute swim, prioritize in-water training. Swimming performance depends heavily on stroke technique and how well you move through the water, so land-based exercise alone will not fully prepare you. Swim-specific interval sets, such as repeated 50- to 200-meter efforts at a hard pace with 30–45 seconds of rest between efforts, are the most effective way to build both your aerobic fitness and your comfort in the water.
In addition to steady-pace aerobic training, high-intensity interval training builds the speed and fatigue resistance you need to hold a strong pace on the 1.5-mile run, 12-minute swim, or 2K row. Although these events last several minutes and rely mostly on your aerobic energy system, your body also draws on anaerobic endurance—your ability to sustain high-intensity efforts for up to 3 minutes. Training methods such as sprint intervals (for example, 30 seconds hard followed by 30–90 seconds of easy recovery), while running, biking, or swimming, can help you train your anaerobic endurance. Aim for one to two of these sessions per week, separated from your longer aerobic workouts.
Fueling for the PFT
Make sure you're well hydrated in the days before the test — don't wait until test day to catch up on fluids. Since the full PFT should take less than an hour of total activity, water is sufficient rather than a sports drink. But, if exercising in extreme heat or producing high amounts of sweat, using a sports drink to replace electrolytes and fluid is recommended.
Plan to eat a light, high-carb snack, like a bagel and some fruit, 1–2 hours before the test to stay energized through every event. If you feel yourself starting to crash, small snacks or sports drinks with small to moderate amounts of carbs between events might help improve your performance. Body Composition
Body composition assessments have long been part of Coast Guard life. Under the PRP, they're now administered alongside the PFT twice a year, another reason your year-round fitness habits matter. Starting January 1, 2026, all military branches—including the Coast Guard—replaced traditional height-and-weight tables with waist-to-height ratio (WHtR) as the primary body composition screening method.
WHtR offers a simpler, more standardized measure that focuses on abdominal fat, a known risk factor for cardiovascular disease and metabolic conditions.
WHtR is calculated by dividing your waist circumference by your height. A WHtR below 0.55 is the passing standard. If your WHtR is 0.55 or above, you'll complete a secondary body fat assessment. To support optimal body composition, focus on consistent physical training, adequate sleep (7–9 hours per night), and a nutrient-dense diet. Bottom line
Preparing for the PFT takes months of consistent, structured training—not a last-minute push. Build your program around all 3 physical qualities the test measures: muscular endurance (push-ups and plank), cardiorespiratory endurance (run, swim, or row), and a strength base that supports both.
